Cooking for your gut doesn't require a nutrition degree or an extra hour at the stove. A handful of small swaps in how you already cook can change what your gut bacteria have to work with, and none of them need a special trip to the store.

Use more garlic and onion

Garlic and onion contain fructans, a type of fiber your body can't break down on its own. It travels intact to your gut, where bacteria ferment it for fuel[1]. Most vegetables carry some of this fiber, but garlic and onion are especially concentrated sources, and both are cheap, shelf-stable, and already in most of your recipes. Toss in an extra clove of garlic or half an onion next time you're cooking, and your gut bacteria get fed without you touching the rest of the recipe.

Add herbs whenever you can

Fresh herbs are a low-effort way to add plant variety. Different species of gut bacteria specialize in breaking down different plant fibers, so a wider mix of plants feeds a wider mix of bacteria instead of just a few dominant species. A dish with two herbs and two vegetables spreads that fuel further than a big plate of a single vegetable. Add a handful of parsley, cilantro, or basil to whatever's already in the pan tonight.

Stir fermented foods in after the heat's off

Miso, yogurt, and other fermented foods carry live bacteria that can interact with and support the bacteria already in your gut. High heat kills most of those live cultures well before food reaches a rolling boil[2]. Stirring miso or yogurt in after the pan comes off the burner, rather than while it's still cooking, takes about ten extra seconds and keeps those cultures alive by the time you eat.

Rotate your vegetables

Your gut hosts hundreds of species of bacteria, and each one prefers different fibers to feed on. Researchers behind the American Gut Project analyzed stool samples from thousands of volunteers and found that people eating 30 or more different plant foods a week, counting vegetables, fruits, whole grains, nuts, seeds, and herbs, carried a noticeably more diverse set of gut bacteria than people who stuck to fewer than 10[3]. Thirty is a useful target, not a strict rule. Swapping in two or three vegetables you don't normally buy widens the range of fiber reaching your gut more than doubling down on any single "superfood" would. A look at everyday foods that already support your gut is a good place to find those two or three swaps.

Batch cook one thing a week

Pick one dish you can make in a big batch, a pot of lentil soup or a tray of roasted vegetables, and cook it once at the start of the week. Having it ready means you reach for it instead of takeout on the nights you don't feel like cooking, which is exactly when old habits creep back in.
