The compound getting most of the credit for pomegranate's benefits doesn't work until your gut bacteria transform it into something else entirely, making this one of the more interesting fruit-and-gut-bacteria relationships around.

The compound that needs your gut bacteria to activate it

Pomegranate is rich in a group of plant compounds called ellagitannins, largely inactive in their original form. Once they reach your gut, specific bacteria convert them into compounds called urolithins, and these urolithins are believed to carry most of pomegranate's real health benefit. In plain terms, urolithins are what your gut bacteria make after breaking down pomegranate's polyphenols, and some of them act almost like little cellular cleanup crews, helping clear out damaged material inside your cells. How much benefit you get from pomegranate depends a lot on which bacteria you already have.

A real trial with real numbers

In a four-week trial, healthy adults who took a standardized pomegranate extract ended up with meaningfully higher levels of these active compounds in their blood than the placebo group, along with shifts in beneficial short-chain fatty acids.[1]

A newer, more specific finding

A 2026 lab study found something more specific still: a particular pomegranate compound blocked gut bacteria from converting a compound in red meat into a substance linked to heart disease risk.[2] It's early, but it hints that pomegranate might actively interfere with a pathway some researchers consider harmful.

Why your response might differ from someone else's

Turning these compounds into their active form depends on already having the right gut bacteria on hand, and people vary a lot here; some produce far more of the beneficial compound than others from the exact same amount of pomegranate.

Eating pomegranate seeds regularly, rather than relying only on juice, gives your gut bacteria more of the whole beneficial material to work with. If you eat red meat regularly, pomegranate's effect on that heart-risk pathway is an interesting finding to keep in mind, though this research is still early. Because how well you convert these compounds varies from person to person, eating pomegranate consistently over weeks, rather than just occasionally, gives your gut bacteria the best chance to get efficient at it.
