Resistant starch: how it feeds your gut bacteria

Resistant starch is starch that reaches the colon largely intact instead of being broken down in the small intestine. What happens to it there depends heavily on which type of resistant starch it is and which bacteria happen to be living in a given person's gut.[1]

RS1
Physically inaccessible starch found in whole grains, legumes, and seeds; destroyed by grinding, milling, or prolonged cooking.
RS2
Native granular starch in raw green bananas, raw potato starch, and high-amylose corn; destroyed by cooking, so it needs to be eaten raw or added as a powder.
RS3
Retrograded starch that forms when cooked starch cools; a refrigerated potato has roughly 3.6 grams of resistant starch versus about 1 gram freshly cooked.
RS4
Chemically modified starch used in food manufacturing; tends to shift gut bacteria toward Bacteroidetes rather than the Firmicutes shift seen with RS2.

One bacterium does most of the initial work. Ruminococcus bromii uses a surface-bound enzyme complex to physically attack resistant starch granules, releasing fragments that exceed what it needs for itself.[1] Bifidobacterium adolescentis works alongside it as a secondary degrader. Neither of these two species makes much butyrate on its own.

Downstream bacteria, Eubacterium rectale, Roseburia, and Faecalibacterium prausnitzii, can't break down intact starch granules but thrive on the fragments Ruminococcus bromii releases, converting them into butyrate.
Butyrate fuels roughly 70% of a colonocyte's energy needs and acts as a signal that supports immune regulation, which is why this cross-feeding chain matters beyond digestion.
A 68-person crossover trial found these bacterial shifts fully reversed within 5 days of stopping resistant starch intake, meaning the benefit depends on ongoing intake rather than a one-time boost.[2]

What to do with this

How much benefit you get from resistant starch depends partly on how much Ruminococcus bromii and its downstream partners you're already carrying, something no consumer test reliably measures yet. Cooking and cooling starchy foods, rice, potatoes, and pasta included, is one of the most practical ways to boost RS3 content without buying a specialty product. Because the bacterial changes reverse within about a week of stopping, resistant starch works best as a regular habit, not an occasional addition.
