Tight junctions and your gut lining

Most people have no idea their gut lining is held together by tiny protein seals, sitting at every gap between cells and controlling what gets in and what stays out. They're called tight junctions, and they're doing this work right now, whether you're eating well or not.

What your gut lining really looks like

Your intestine is lined with cells packed right up against each other, and at every point where two cells meet, there's a seal made of proteins.[1] That seal decides what gets through the gut wall and what gets turned away. Nutrients and water pass through freely, while undigested food particles, bacteria, and other things that don't belong get blocked before they can cross into your bloodstream.

The proteins doing the work

Three types of proteins build and hold each seal together, and each one plays a different role.

ClaudinsThe main proteins that form the gate. More than twenty types exist, and the mix in any section of your gut lining determines how open or closed that section is.
OccludinHolds the seal steady over time, so junctions that formed properly don't slowly weaken later.
ZO proteinsAnchor the whole seal to the inside of the cell, the way rebar anchors concrete so it doesn't shift.

A palengke gate is a good way to picture this. When it's working, people pass through one at a time and everything stays orderly. But if that gate breaks or swings open, it stops mattering who or what walks in. Your tight junctions work the same way. When they're holding, the right things get through and the wrong things don't. When they loosen more than they should, things start crossing into your bloodstream that were never supposed to get that far.

How much is normal, and when it becomes a problem

Some permeability is normal, since your gut lining is supposed to let things through, not block everything. The real question is whether the right things are getting through in the right amounts.[2] A healthy lining manages that balance well. Usually the shift is gradual and quiet, and it tends to come back to a handful of specific habits. What loosens the junctions

Low fiber intakeYour gut bacteria ferment fiber into a compound called butyrate. Butyrate feeds your colon cells and signals them to keep producing claudin and occludin.[3] When fiber intake drops, butyrate drops with it, and those proteins stop being made at the rate your gut lining needs. High sugar intakeStudies show a high-sugar diet reduces occludin and claudin-1 production directly, regardless of weight or overall calorie intake.[4]

What to do with this

Fiber, sugar, and sleep are the three levers with the clearest evidence behind them, and each one has a real, specific target.

Typical fiber intake: about 15g a day
Recommended fiber intake: 25 to 38g a day

A cup of cooked lentils or black beans alone gets you close to 15 grams, so the gap is smaller than it sounds.[6] Adding one extra serving of beans, oats, or vegetables to a meal you already eat is usually enough to close it over a few weeks. For sugar, the American Heart Association recommends keeping added sugar under about 25 to 30 grams a day, roughly six to nine teaspoons.[7] Most people blow past that with sugary drinks alone. Cutting soda, juice, and sweetened coffee down to occasional treats does more here than eliminating dessert entirely. For sleep, aim for seven to nine hours a night, consistently, not just on weekends. Cortisol regulation depends on regular sleep timing as much as total hours, so a steady schedule matters even if you can't add more hours right away. None of this requires a supplement or a strict plan. Start with one change, one extra high-fiber meal a day, one fewer sugary drink, or a fixed bedtime, and let it become normal before adding the next one.
